上次和大家提到節食會對身體帶來的傷害,今天要來跟大家一起聊聊,除了節食之外,疫情期間的居家飲食應該要如何調整,減少攝取過多的卡路里呢?
✅餐盤和碗公是你的好幫手
居家防疫,是不是每天都有家人們親手做好的飯菜呢?在享用美味的食物時,往往會在不知不覺中不知道自己吃了多少,透過餐盤夾取一餐的分量,更能夠評估營養有沒有均衡!
✅學習可替換食物
以低熱量的食品取代高熱量,例如芭樂取代芒果或荔枝、魚肉代替豬肉、橄欖油代替沙拉油、無糖無膠優格代替全脂鮮乳。簡單的替換方式,讓居家飲食不再有負擔。這邊有小叮嚀要提醒大家,地瓜、馬鈴薯、玉米都不是蔬菜,而是五穀根莖類,因此地瓜可以代替白米飯,但卻不能代替蔬菜喔!也要記得避免一餐食用到兩份澱粉,而經常誤以為是蔬菜的毛豆、四季豆其實是豆蛋魚肉類喔。
✅沒事多喝水
水分在身體佔有非常重要的元素,這裡要跟大家提醒,沒事真的要多喝水。身體缺水除了會引發冠心症、代謝變差之外,水分攝取過少也會容易感到飢餓。這是因為許多營養素無法被吸收,甚至像肝臟需要水分才能分解肝醣,進而儲存能量,身體缺水就會導致我們想要吃更多東西來補充能量。

✅Plates and bowls are your good helpers
When enjoying delicious food, you often don't know how much you have eaten without knowing it. By picking the size of a meal through the plate, you can know whether the nutrition is balanced!
✅Replace the food
Replace high-calorie foods with low-calorie foods, such as guava instead of mango or lychee, fish instead of pork, olive oil instead of cooking oil, and yogurt instead of milk. Here is a note to remind everyone that sweet potatoes, potatoes, and corn are not vegetables, but grains, so sweet potatoes can replace white rice, but they cannot replace vegetables! Also remember to avoid excessive carbohydrates in one meal. Edamame is often mistaken for vegetables, and is actually meats and protein.
✅Drink more water
Water is a very important element in the body. In addition to the lack of water in the body, it will cause Coronary Artery Disease and reduce metabolism of the body, and too little water will make us easily feel hungry. This is because many nutrients cannot be absorbed. Even the liver needs water for glycogenolysis and to store energy. The lack of water in the body will cause us to want to eat more for energy.

每年11月的第四個星期四是美國的感恩節,感恩節這天是親朋好友相聚共享傳統美食,對生活中美好事物表達感謝的重要節日。
美國感恩節的經典菜色以北美當地原生食物為主,包括火雞、蔓越莓醬與馬鈴薯泥,AIT也準備了一些有趣的馬鈴薯小常識來跟台灣朋友們分享這項傳統!
✅ 一顆中型的馬鈴薯不含脂肪與膽固醇,且只有約100卡路里,它可以提供一天所需維生素C的百分之45,且它的鉀含量還比香蕉高喔!

Celebrated on the fourth Thursday in November, Thanksgiving in the United States is a time to gather with family and friends, share a traditional meal and express gratitude for the good things in life.
Thanksgiving revolves around foods native to the Americas: turkey, cranberry sauce, and mashed potatoes! AIT has prepared some fun facts about potatoes to introduce this Thanksgiving tradition with Taiwan friends!

Hmm... What to cook today? 💭
Ever since the implementation of MCO, I've been cooking more often at home and if there is one ingredient that you'll always find in my kitchen, it has to be U.S. potatoes! They're so versatile and can be cooked in a variety of ways from baked, steamed, fried to boiled, you can't go wrong with potatoes (even if your cooking is not that great😆). カリカリフライドポテト
2人分
材料:
じゃがいも(大) 2個
薄力粉 大さじ1
片栗粉 大さじ1
サラダ油 適量
塩 適量
作り方:
1.じゃがいもは皮をむいて5mm角の細切りにし、30分ほど水にさらす。
2.ザルに上げ、キッチンペーパーで水気をよく拭き取り、薄力粉と片栗粉をまぶす。
3.フライパンに(2)を入れ、かぶるくらいまでサラダ油を注ぎ入れて中火にかけ、160℃まで温度を上げて3分ほど揚げる。(温度を上げている最中はなるべく触らず、軽く混ぜる程度にする。)
4.こんがり色付いて浮き上がってきたら、油をよく切り、一旦取り出す。
5.油を強火にかけて温度を200℃に上げ、(4)を戻し入れて2分ほど揚げる。
6.油をよく切って取り出し、熱いうちに塩を振ったら、完成!
鶏むね肉でふわふわチキンナゲット
2人分
材料:
鶏むね肉(皮なし) 1枚(300g)
木綿豆腐(水切りしておく) 100g
卵 1個
(A)片栗粉 大さじ3
(A)マヨネーズ 大さじ2
(A)おろしにんにく 小さじ1/2
(A)塩 小さじ1/3
(A)コショウ 少々
サラダ油 適量
ケチャップ 適量
マスタード 適量
作り方:
1.鶏むね肉は包丁で叩いてミンチ状にする。
2.ボウルに(1)、木綿豆腐を入れ、手でぎゅっとつぶしながら粘りが出るまでよく混ぜる。
3.卵、(A)の調味料を入れ、よく混ぜ合わせる。
4.フライパンにサラダ油を2〜3cmの高さまで入れて中火にかける。
5.(3)をスプーンですくって成形し、(4)のフライパンに入れて両面きつね色になるまで揚げる。
6.お好みでケチャップやマスタードを添えたら、完成!

材料
牛ひき肉 225g
塩 ひとつまみ
こしょう ひとつまみ
バンズ 1 ½個(3スライス)
チェダースライスチーズ 1枚
バーガーソース
マヨネーズ 120g
キュウリのピクルス(サイの目)
ホワイトビネガー 小さじ1
マスタード 小さじ1
ガーリックパウダー 小さじ1
オニオンパウダー 小さじ1
パプリカパウダー 小さじ1
ホワイトペッパー 小さじ½
サラダ
玉ねぎ(細かくサイの目に切る)
レタス(細かく千切り)
キュウリのピクルス(薄くスライス)
作り方
1.牛ひき肉の半量をボール状に丸め、指の厚さになるように潰して、手のひらよりも大きなサイズのパティを作る。残りの半量も同様にして、2枚パティを作る。
2.パティに塩こしょうを振って、片面2分半ずつ焼く。パティの1枚にスライスチーズを乗せる。
3.バーガー用のバンズを、中火にかけたフライパンで、片面がきつね色になるまで焼く。
4.ソース用の材料を全て混ぜ合わせておいておく。
5.さぁ、組み立てましょう!(4)のバーガーソースをバンズに塗り、刻んだ玉ねぎ、細切りにしたレタスを散らし、チーズを乗せた方のパティを乗せ、パンで挟む。
6.さらにもう1度、バーガーソースを塗り、玉ねぎ、レタス、そしてスライスしたピクルスを挟み、最後にバンズの上の部分を乗せたら完成!

INGREDIENTS
2 potatoes
1 tablespoon soft flour
1 tablespoon potato starch
Some vegetable oil
Some salt
PREPARATION
1. Peel potatoes and slice into 5mm strings. Leave them in water for 30 mins.
2. Drain water and pat potato strings with paper towels to dry. Coat with soft flour and potato starch.
3. Put potatoes (2) in a pan and pour vegetable oil till it coves all potatoes. Turn the heat to 160℃ and fry for 3 minutes. (Don't stir/touch too much while heating up)
4. When potatoes are changing its color to brown, remove and let oil drain.
5. Turn the heat up to 200℃, and put back potatoes to fry for 2 more minutes.
6. Remove potatoes and drain oil well. Season with salt when still hot!
7. Enjoy!

Chicken Nuggets
INGREDIENTS
Chicken breast (without skin) 1 (300g)
100g cotton tofu (drained)
1 egg
(A) 3 tablespoons potato starch
(A) 2 tablespoons mayonnaise
(A) 1/2 teaspoon grated garlic
(A) 1/3 teaspoon salt
(A) Pepper a little
Salad oil
Ketchup
Mustard
PREPARATION
1. Beat chicken breast with a knife to make it mince.
2. Put the tofu into the bowl (1) and mix well until it becomes sticky.
3. Add eggs and seasoning (A) and mix well.
4. Put the salad oil in a frying pan to a height of 2-3cm and put it on medium heat.
5. Scoop (3) with a spoon, place in the frying pan of (4) and fry until golden brown on both sides.
6. Add ketchup or mustard as you like and you're done!
7.Enjoy!

Homemade Big Massive Burger
Ingredients
for 1 burger
½ lb ground beef (225 g)
1 pinch salt
1 pinch pepper
1 ½ burger buns
1 slice american cheese, sliced
BURGER SAUCE
½ cup mayonnaise (120 g)
1 gherkin, diced
1 teaspoon white vinegar
1 teaspoon yellow mustard
1 teaspoon garlic powder
1 teaspoon onion powder
1 teaspoon smoked paprika
½ teaspoon white pepper
SALADS
onion, finely diced
lettuce, finely shredded
1 gherkin, thinly sliced
Preparation
Roll half of the beef mince into a ball and pat it down until a finger thick, bigger than palm size patty. Repeat with remaining beef.
Fry both patties with salt and pepper for 2 and a half minutes a side. Add 1 cheese single to one of the patties.
Toast the burger buns on a dry pan on medium heat until one of the sides is golden brown.
Mix all the sauce ingredients and set aside.
Time to build this bad boy! Spread burger sauce on a bun, sprinkle diced onion, shredded lettuce, place the patty with cheese, place another slice of bun.
Then more sauce, more onion, shredded lettuce, gherkin slices, another patty, and the last slice of bun!
Dig in and get lovin’ it!

I'm Asian, I love my ricccceeeeee!! Hence, when it comes to my meal prep, of course, I'm going to add some Asian flavours to it! Here are some of my favourite and easy recipes. This is for 3 days!
p/s of course, I don't eat like this every single day depending on my schedule and if I do travel. But as much as I can, I love to cook for myself because that means I'm in control of what I eat and that's the easiest way to stay healthy and fit.

BARLEY, CARROT & SWEET CORN SOUP (serves 3)
- ½ cup Pearl Barley – 350Cals
- 6 cups Vegetable Stock – 90Cals
- 2 Tomatoes, quartered – 44Cals
- 2 large onions, quartered – 120Cals
- 2 Potatoes, cut into thick chunks – 326Cals
- 2 Carrots, cut into thick chunks -50Cals
- 1 Sweet Corn, cut into 4 – 62Cals
- Salt and pepper to taste
Per Serving – 347Cals
Steps:
1) Chopped all the vegetables – tomatoes, onions, carrots, potatoes and sweet corn.
2) Fill up a pot with vegetable stock and add in all your ingredients. Season with a little bit salt and pepper.
3) Allow all the ingredients to cook under medium heat for 30 minutes or until vegetables are tender. Don't forget to stir occasionally.
4) Set it aside to cool down.
TEMPEH FRIED RICE (serves 3)
- 3 cups Cooked Brown Rice – 744Cals
- 1 cup Tempeh, cubed – 318Cals
- ½ Broccoli, cut into florets – 49Cals
- ½ Red Bell Pepper – 18Cals
- 1 Carrot – 25Cals
- 3 stalks Scallions, sliced – 10Cals
- 2 tbsps. Olive Oil – 138Cals
- 2 tbsps. Soy Sauce – 19Cals
- 1 tsp. Sesame Oil – 40Cals
- Salt and pepper to taste
Per serving – 487Cals
Steps:
1) Heat a large pan with 1 tbsp. olive oil over medium-high heat. Stir in the tempeh and sauté until slightly brown. Set aside.
2_ Drizzle the remaining 1 tbsp. of oil over medium-high heat. Add your vegetables - broccoli, bell pepper, and carrot and cook until slightly tender but still crunchy, just for 4 - 5 minutes.
3) Then stir in the rice and tempeh and continue to cook for a few more minutes, until the rice is heated through.
4) Season with some soy sauce, sesame oil and salt & pepper.
5) Add in some scallions and continue to stir until all the ingredients are well combined.
6) Remove from pan and set aside to cool down.
TOFU & VEGETABLE RICE ROLLS (12 Rolls)
- 400g Firm Tofu– 80Cals
- 1 Red Bell Pepper, thinly sliced – 37Cals
- 1 Yellow Bell Pepper, thinly sliced – 37Cals
- 1 Carrot, thinly sliced – 25Cals
- 1 large bunch Mint Leaves – 16Cals
- 1.5 cups Cabbage, thinly sliced – 26Cals
- 2 tbsps. Olive Oil – 138Cals
- 12 Rice Paper Rolls – 306Cals
Garlic-Soy Dipping Sauce (serves 12)
- 4 tbsps. Soy Sauce – 37Cals
- ½ tbsp. Rice Vinegar – 1Cals
- 2 tsp. Sesame oil – 80Cals
- 1 tsp. Minced Garlic – 4Cals 2 cloves
4 rolls per serving.- 296Cals
Steps:
1) Slice the tofu into long strips.
2) Over medium-high heat, cook the sliced tofu on each side for 3-5 minutes or until golden brown. Set aside.
3) Next, we want to prepare the dipping sauce. In a small bowl, combine all ingredients together and mix well. Set aside.
4) Then, chop up all the vegetables – bell peppers, carrot and cabbage.
5) Now let’s assemble the rice rolls! To soften the rice paper wraps, in a large plate, add in warm water and dip the rice paper wrap in the water for 10-15 sec and then spread it carefully on a slightly wet cloth.
6) Arrange all your colourful vegetables and tofu. Gently fold the rice paper wrap and done!
SNACK - Red Dates Stuffed with Walnuts.
36Cals per serving. Consume 3-4 servings as your snack!
Steps:
Simply slice the red date to create a small pocket , remove the seeds. Then insert half a walnut into the red date.

The total calories for all the meals are just above 1200cals. This does not include a pre or post workout snack. So I’d give myself another 300 - 400 calorie allowance. And I may even add another meal on my workout days.
This is just a guideline. Your calorie intake will be differ based on your body composition & fitness goal. Increase the portion accordingly.
