Coach Ryan here with a power-packed nutrition tip! Today we’re going to talk about optimizing your protein intake to maximize your muscle mass.
There is a LOT of confusion on the web regarding how much protein to eat and when you should eat this protein if you want to get as jacked and strong as humanly possible.
I believe this confusion stems from a combination of old iron-dungeon bodybuilding myths that refuse to die, overly sensational marketing from unethical supplement marketing companies, and today’s pop-culture of IG fitness celebs who don’t know their occiput from their anus.
I want to keep this extremely simple for you with some practical, easy to follow tips spread out over the next 2 posts.
In order to maximize your body’s muscle protein synthesis response to food, you MUST follow these FIVE protein rules:
1. Eat complete proteins at each feeding. Complete proteins are sources that contain all of the essential amino acids. EAAs are amino acids that your body cannot manufacture on it’s own, and must get from the diet. If you eat animal protein for your meals, you can rest easy knowing that each protein feeding is maximizing your ability to build and maintain muscle. If you make the choice to eat a vegan or vegetarian diet, you will need to ensure you are combining the correct foods in correct ratios to achieve a complete protein with each feeding. It requires more homework and diligence on your part, but it can be done!
2. Eat sufficient total protein per day. In order to maximize your lean body mass, you need between 0.8 – 1.5 grams of protein per pound of body weight per day. It seems like a wide range, but it’s explainable by your current caloric state. When in a calorie surplus, you are in an overall anabolic state, so you don’t require as much protein to build and maintain muscle. In a surplus, you can get away with the lower end of the protein range. On the flip side of the spectrum, if you are in a heavy calorie deficit to get leaner, then you need MORE protein as your rate of muscle protein breakdown will be much higher in a calorie deficit than it is in a surplus or in maintenance.
Get to work on these first 2 principles and we’ll be back shortly with 3 more non-negotiable protein rules that you MUST follow in order to maximize your muscle mass.

I'm Asian, I love my ricccceeeeee!! Hence, when it comes to my meal prep, of course, I'm going to add some Asian flavours to it! Here are some of my favourite and easy recipes. This is for 3 days!
p/s of course, I don't eat like this every single day depending on my schedule and if I do travel. But as much as I can, I love to cook for myself because that means I'm in control of what I eat and that's the easiest way to stay healthy and fit.

BARLEY, CARROT & SWEET CORN SOUP (serves 3)
- ½ cup Pearl Barley – 350Cals
- 6 cups Vegetable Stock – 90Cals
- 2 Tomatoes, quartered – 44Cals
- 2 large onions, quartered – 120Cals
- 2 Potatoes, cut into thick chunks – 326Cals
- 2 Carrots, cut into thick chunks -50Cals
- 1 Sweet Corn, cut into 4 – 62Cals
- Salt and pepper to taste
Per Serving – 347Cals
Steps:
1) Chopped all the vegetables – tomatoes, onions, carrots, potatoes and sweet corn.
2) Fill up a pot with vegetable stock and add in all your ingredients. Season with a little bit salt and pepper.
3) Allow all the ingredients to cook under medium heat for 30 minutes or until vegetables are tender. Don't forget to stir occasionally.
4) Set it aside to cool down.
TEMPEH FRIED RICE (serves 3)
- 3 cups Cooked Brown Rice – 744Cals
- 1 cup Tempeh, cubed – 318Cals
- ½ Broccoli, cut into florets – 49Cals
- ½ Red Bell Pepper – 18Cals
- 1 Carrot – 25Cals
- 3 stalks Scallions, sliced – 10Cals
- 2 tbsps. Olive Oil – 138Cals
- 2 tbsps. Soy Sauce – 19Cals
- 1 tsp. Sesame Oil – 40Cals
- Salt and pepper to taste
Per serving – 487Cals
Steps:
1) Heat a large pan with 1 tbsp. olive oil over medium-high heat. Stir in the tempeh and sauté until slightly brown. Set aside.
2_ Drizzle the remaining 1 tbsp. of oil over medium-high heat. Add your vegetables - broccoli, bell pepper, and carrot and cook until slightly tender but still crunchy, just for 4 - 5 minutes.
3) Then stir in the rice and tempeh and continue to cook for a few more minutes, until the rice is heated through.
4) Season with some soy sauce, sesame oil and salt & pepper.
5) Add in some scallions and continue to stir until all the ingredients are well combined.
6) Remove from pan and set aside to cool down.
TOFU & VEGETABLE RICE ROLLS (12 Rolls)
- 400g Firm Tofu– 80Cals
- 1 Red Bell Pepper, thinly sliced – 37Cals
- 1 Yellow Bell Pepper, thinly sliced – 37Cals
- 1 Carrot, thinly sliced – 25Cals
- 1 large bunch Mint Leaves – 16Cals
- 1.5 cups Cabbage, thinly sliced – 26Cals
- 2 tbsps. Olive Oil – 138Cals
- 12 Rice Paper Rolls – 306Cals
Garlic-Soy Dipping Sauce (serves 12)
- 4 tbsps. Soy Sauce – 37Cals
- ½ tbsp. Rice Vinegar – 1Cals
- 2 tsp. Sesame oil – 80Cals
- 1 tsp. Minced Garlic – 4Cals 2 cloves
4 rolls per serving.- 296Cals
Steps:
1) Slice the tofu into long strips.
2) Over medium-high heat, cook the sliced tofu on each side for 3-5 minutes or until golden brown. Set aside.
3) Next, we want to prepare the dipping sauce. In a small bowl, combine all ingredients together and mix well. Set aside.
4) Then, chop up all the vegetables – bell peppers, carrot and cabbage.
5) Now let’s assemble the rice rolls! To soften the rice paper wraps, in a large plate, add in warm water and dip the rice paper wrap in the water for 10-15 sec and then spread it carefully on a slightly wet cloth.
6) Arrange all your colourful vegetables and tofu. Gently fold the rice paper wrap and done!
SNACK - Red Dates Stuffed with Walnuts.
36Cals per serving. Consume 3-4 servings as your snack!
Steps:
Simply slice the red date to create a small pocket , remove the seeds. Then insert half a walnut into the red date.

The total calories for all the meals are just above 1200cals. This does not include a pre or post workout snack. So I’d give myself another 300 - 400 calorie allowance. And I may even add another meal on my workout days.
This is just a guideline. Your calorie intake will be differ based on your body composition & fitness goal. Increase the portion accordingly.

Hey guys! So a lot of you guys have been asking me how I track macros and what I normally eat when I workout. Here's a video including both of that. I started tracking macros earlier this year and got more relaxed a few months ago. I started tracking again last month since I am trying to gain some lean muscles and I've talked about this briefly one of my previous videos. I am not super strict with my macros. I don't track little things like two strawberries, or a cup of almond milk. It is so minor that I don't get worried about it. Also there are days that I don't track fully because sometimes we slack haha. So don't freak out about not tracking 100% of the time. We eat out, we have a life. It's all about balance and what makes you happy. Again it is really fast to track especially if they are the things that you eat regularly. You can just add it to your favourites. Right now I try to eat at least around 200g carbs a day when i'm exercising and my calories intake per day is around 1800. It can be extremely challenging to keep track when I'm travelling so I bring some energy bars with me wherever I go. Just in case I can't find food!
Also I don't cook fancy meals everyday. Today is one of those days that I don't have time to prepare my meals because I have quite a bit of work to do before my Japan trip so I was mostly on my computer all day working. Sometimes I prep my meals for a few days so that it is more time efficient. One more thing! This is how I eat on that particular day. I am just giving you an idea of what I eat one that one day. You can always change it up, make it more delicious or eat out. haha. :)
Hope you enjoyed this video! Also in regards to losing weight, i've talked about being on calories deficit and tracking macros to lose weight in one of my older videos. I got a lot of comments that is unhealthy to count calories. The truth is if you are losing weight you ARE on calories deficit (whether you count your calories or track your macros or not). The reasons why some of us count calories and track macros is because we want to minimise muscle loss, especially in the fitness industry. We want to keep as much muscles as we can while cutting. Also being too low in deficit will probably cause more muscle loss than intended so keeping track of calories and macros helps with that. Hope all that makes sense. :)

The curry chicken recipe:
1 onion
2 tsp of garlic
A couple of tablespoons of Mild Curry Powder (3-5)
1kg of chicken breast
100g Coconut milk
1 can of diced tomato or 400g of tomatoes
I stir fry the onion first, add garlic, then add the mild curry spices. You can add more spices later if it's not spicy enough.
After that I add the chicken breast and cook it until it turn white. Add a can of tomatoes and let it cook for 20 minutes or so, or until the sauce thicken. Then I add 100g of coconut milk. Then let it simmer for 10 mins or so. That's it! Super simple!
